Best way for me with both my Q3 and QPro /rtx4090i s using the official link cable connected to my z790 usb3.2 gen2 type-c port at 900mbps dynamic bitrate. Any decent usb3 link cable should work ok.
Pretty hard to suggest settings since you don't list your PC specs. With the Oculus Debug Tool (ODT) I suggest you use the settings listed below. These should work fine with both Link and Air Link.
Just do a bit of googling to see how to call up ODT
With the meta link pc app device graphics settings I suggest you try 80Hz refresh rate with the res slider full right. If your PC cannot handle this just move the res slider down a couple notches until it works ok, Also, run the device settings usb speed test and make sure you can get at least 2.4Gbps. You may need to run this a few times to get a result.
Pretty well all I can suggest. If you google meta quest link setups and search YouTube I'm sure you'll find more info on all this.
I'm sure someone will mention that you may be able to use VD (you'll need to buy it again from the Quest store, ~$20) together with your current ethernet setup but I've never tried this. I'm not sure if this would work better than a usb3 link cable. A bit of googling may give you enough information on how to do this. The VD discord channel may be a good source.

And I did a usb speed test and got 3.3gbps

tho I just ordered the cable I just noticed that its only 2,5gbs. Guess I want a 5gbs right?

All usb3 link cables should support at least 5Gbps. I cannot access your link so I don't know what that cable specs are. However, with Link the usual results from the meta link usb speed test will be around 2.4 - 3Gbps. So, as long as you're getting about this then you should be ok.
